Bench press without shoulder pain: step-by-step technique
The bench press is the most popular lift in every gym — and the one most likely to leave your shoulders aching. Usually it's not the weight. It's the technique.
Set up on the bench
Lie down so your eyes are directly under the bar. Pull your shoulder blades back and down, like you're tucking them into your back pockets. That lifts your chest and puts your shoulders in a safe position. Feet planted firmly, a slight arch in your upper back is fine, glutes stay on the bench.
Grip and bar path
Grip slightly wider than shoulder width, wrists stacked straight over elbows. Lower the bar under control to your lower chest (around nipple level), with elbows at roughly 45–70° from your torso — not 90°. Press up and slightly back toward your shoulders.
Three mistakes that wreck shoulders
- Elbows flared to 90° – overloads the front of the shoulder.
- Bouncing the bar off your chest – you lose control and gains.
- Loose shoulder blades – the load goes into the joint instead of the muscles.
Start with 3×8 at a weight you can always move cleanly, and add 1–2.5 kg (2–5 lb) per week. Heavy sets? Always with a spotter.
Want to bench in peace, no queue for the bench? At a private gym like GymHome, the whole space is yours. And if you film training videos, TubeVoice can dub them into other languages.
